How to use it

What volume means here

The word "volume" is used two ways in strength training, and this tool shows both.

Tonnage is weight × reps × sets. It is the big number at the bottom. It rewards heavy sets and long sets equally, so 5 sets of 5 at 100 kg (2,500 kg) and 5 sets of 10 at 50 kg (2,500 kg) produce the same figure even though they are very different sessions. Tonnage is a good measure of total mechanical work on loaded lifts and a poor measure of how hard any single set was.

Hard sets is the count of working sets taken close to failure, usually tallied per muscle group per week. It is the line under the big number: "16 sets · 160 reps". It ignores load entirely, so a set of 5 and a set of 12 both count as one. Most of the research on how much training a muscle needs is expressed in sets per week, not tonnage, which makes the set count the more useful figure when you are asking "is this enough?"

Both matter because each covers the other's blind spot. Tonnage can rise while set count falls if you add weight and drop sets, and that is often good progress. Set count can rise while tonnage falls if you swap barbell work for lighter isolation work, and whether that is good depends on the goal. Reading the two together tells you what actually changed.

Two things do not fit tonnage well. Bodyweight movements have no load to type in, and entering your body weight makes 10 pull-ups look heavier than 3 sets of bench press. Count them in sets and reps and leave them out of the tonnage total. Cardio has no reps or sets at all; it is measured in distance and time, and stapling it onto a strength total produces a number nobody can interpret. A tracker that treats bodyweight and cardio differently keeps the volume figure honest for exactly this reason.

One more honesty note about the limits of the calculation: tonnage is only comparable between sessions that used the same conventions. If you counted dumbbells per hand in March and per pair in April, April will look like a breakthrough. Fix the convention once and the number becomes trustworthy.

How much volume per week

The most cited figure in this area is a meta-analysis by Schoenfeld, Ogborn and Krieger, which pooled studies comparing weekly set counts and found a dose-response relationship: muscle groups trained with 10 or more sets per week grew more than those trained with fewer than 5, with the middle range in between. From that and later work, a practical range of roughly 10 to 20 hard sets per muscle group per week is commonly quoted for people whose goal is muscle growth. Strength research, including the Ralston meta-analysis, points the same way but flattens sooner: moderate weekly set counts already deliver most of the strength benefit, and adding more brings smaller returns.

Why tracking it automatically beats calculating it

This calculator is the right tool for one session, a program comparison, or a quick sanity check before you commit to a new split. It is the wrong tool for the question that actually matters, which is whether your volume has gone up over the last three months.

That question needs every set from every session, added up per week and per muscle group, and compared to the weeks before it. Typing 60 rows into a calculator every Sunday is not a habit anyone keeps. A log that stores each set as data does the arithmetic as a side effect. The tool reports 7,864 kg as total volume, with 16 sets · 160 reps underneath.

A few things the example shows. The bench press took two rows because the weight changed; one row of 80 kg × 8 × 4 would have overstated the session by 220 kg. The lat pulldown produced more tonnage than the overhead press despite a lighter load, because 12 reps outweigh 8 when the loads are close. And the curls contribute only 504 kg, which is not a reason to drop them; small muscles produce small tonnage, and that is one of tonnage's blind spots, not a verdict on the exercise.

If the same lifter runs this session next week with 82.5 kg on the top bench sets and everything else unchanged, the total becomes 7,924 kg. That 60 kg difference is real progress and it is invisible without the arithmetic, which is the whole point of doing it.

How do I count dumbbell exercises?

Pick one convention and keep it. Most lifters enter the weight of one dumbbell and count the reps once, so a pair of 14 kg dumbbells for 12 reps is 14 × 12. Others enter the combined 28 kg. Either works for comparing your own sessions; mixing the two makes the trend meaningless.

Do bodyweight exercises count toward volume?

Not in tonnage terms, unless you add external load. A set of 10 pull-ups moves your body weight, but entering 80 kg for it would inflate the total relative to barbell work. The cleaner approach is to count bodyweight exercises as sets and reps only, and use tonnage for loaded lifts.

Is more volume always better?

No. Research finds that more weekly sets per muscle tend to produce more growth up to a point, but the relationship flattens and recovery has limits.
